【高重量、低次數的阻力訓練】
「今天做的課表,是3組x 5下的深蹲」

高重量(high load)、低次數(low repetitions)的阻力訓練,大多指的是使用的重量,重到只能一次做6下以內,主要用以提升絕對肌力、爆發力、徵召更多快縮肌纖維等。
.
「低重量多次數」或是「高重量低次數」的阻力訓練,有各自獨特的地方,並不是只做哪一類就能得到所有的效果,直覺上,馬拉松選手適合低重量、短跑選手適合高重量,但其實只是比例比重上的差異(例如馬拉松選手,20%時間用高重量,80%時間用低重量),不會絕對只做哪個。

以下列舉幾個「高重量低次數」訓練的特點:
.
🔸 提升絕對肌力(absolute strength)/相對肌力(relative strength)
絕對肌力或最大肌力,指的是一次能舉起的最大重量,例如深蹲一下能做到150 kg,120 kg則能連續做八下,150 kg的深蹲即是絕對肌力的一種表現。而絕對肌力透過高重量低次數的訓練較能有效的提升,背後的原因包括肌纖維變粗(hypertrophy)或增加肌纖維的徵召(recruitment)等因素,肌纖維變粗像是,把一隊100個士兵都變成精兵;肌纖維的徵召像是,把原先還在睡覺的20個士兵叫醒

絕對肌力及相對肌力,對於「舉重、健力」等運動表現尤其重量,因為其比賽的評分標準即是誰能一次舉起最重的重量,而對於其他運動項目,也有不可或缺的重要性,因為當身體能扛、推超過體重或更大的重量,也代表著在運動競賽過程中,移動、活動身體更顯得容易,因為體重相對於能做的最大重量變得是很輕的

🔸 徵召更多快縮肌纖維(速度、爆發力取向)
肌肉當中是無數條肌纖維,而肌纖維普遍會分為兩種,一種負責「快速、爆發性」的運動/動作稱為快縮肌(fast-twitch fiber),另一種則負責「慢速、維持姿勢、或較輕鬆的活動」稱為慢縮肌(slow-twitch fiber)。過去有研究認為,以爆發力為主的運動項目例如一百公尺衝刺、舉重等,其頂尖選手的肌肉內有較高比例的快縮肌,纖維更粗、也更發達。

🔸 「同時」叫醒肌纖維
而透過高重量低次數的訓練,較能使用到更多快縮肌,以及提升「同時叫醒很多快縮肌」的能力,肌肉並沒有我們想像的聰明,想要叫所有肌纖維出力就出力,而是需要不斷督促(訓練),他才會一次到位。低重量高次數的訓練時,當次數重複到身體真的無力在做下去,除了使用到慢縮肌,最終也會使用到快縮肌,因此被認為也有機會訓練到快縮肌。但一次叫醒許多快縮肌的能力(例如爆發力、快速動作等),是高重量低次數訓練的獨特點。

不管是什麼運動項目、需求,其實兩類阻力訓練有各自獨特的地方,只是比重或是在不同階段著重其中一個,只要清楚自身的需求,任何訓練方式能達成你的目標,都是適合的。

RIR (Repetitions in Reserve) & RPE (Rating of Perceived Exertion)

成日聽人講RIR同RPE,兩樣嘢都係用嚟監察訓練強度,咁兩樣嘢究竟有咩分別?
🔵RIR 距離力竭剩餘下數
RIR係用嚟決定訓練強度重量嘅指標,多數適用於肌肥大訓練,由0至10,0力竭、10為毫不費力。
RIR 0: 力竭
RIR 1-2 : 接近力竭保留左可以做多一下嘅重量
RIR 8-10: 做完無任何力量耗損
例如你要完成4組8下嘅深蹲,係訓練前可以選擇RIR2-3嘅重量,令你喺第一組後可以預留2-3下嘅力量,去進行餘下嘅訓練。
🔴RPE 自覺疲勞程度
RPE係喺你完成組數或者訓練後,記錄該次訓練嘅強度指標。由1至10,1為毫不費力、10為力竭。
RPE 10: 力竭
RPE 9: 感覺非常疲勞幾乎想死
RPE 5-6: 稍為吃力,可以用嚟熱身嘅重量
例如你今日喺完成咗4組70% 1RM嘅深蹲,你嘅RPE對比起上次同一重量以及組數低咗,即係表示你有進步。
個個都話要try hard,下下做到力竭咪一定大隻?咁點解我哋要有RIR同RPE嘅出現呢?
假如你無一個有系統嘅訓練,每次訓練都筋疲力盡,可能會出現訓練過度嘅情況。咁就同我哋進行訓練嘅目的背道而馳。所以喺訓練前預設好RIR同喺訓練監察RPE嘅升幅,有助安排下一次嘅訓練以及監控整體進步。

Abba God Knows What you Need
For all who are panicking, fearful, or worried because of finances right now, this reminder is for you.
“And when you pray, do not use vain repetitions as the heathen do. For they think that they will be heard for their many words. “Therefore do not be like them. For your Father knows the things you have need of before you ask Him.” (Matthew 6:7-8 NKJV)
Don’t let dire situations intimidate you into simply reacting by the flesh.
Decisions made out of fear will not produce the best outcome.
Pray with the understanding, and pray in tongues. These are your weapons! Ask in a straightforward manner what you need, without feeling like you need to flatter Him before He will grant your request.
Your confidence must be in Jesus’ blood that has made you the righteousness of God.
“For the Gentiles seek after all these things; for your heavenly Father knows that you need all these things. But seek first God’s Kingdom, and his righteousness; and all these things will be given to you as well.” (Matthew 6:32-33 WEB)
In the same sermon, Jesus made it a point to repeat this truth for our benefit: Abba God already knows what we need. We don’t have to beg for what He has already prepared for us.
A responsible earthly parent will prepare milk for his crying baby. He knows his child’s daily schedule and will anticipate the child’s needs ahead of time. Surely our omniscient Abba God knows when to give us what we need!
Keep your eyes on Jesus and continue to receive God’s wisdom and knowledge as found in the Scriptures. This is what God counts as precious. He will add the other necessities to you. The Holy Spirit will lead you and doors will be opened for provision to come your way. When God makes a way for you, the miraculous style of it will astound you!

Tiger Muay Thai strength & conditioning coach Peter Forneck goes over his favourite program to build strength using the kettlebell clean & press:
- Use a weight heavy enough that 5 repetitions is challenging
- Perform 5 clean and presses, put the kettlebells down and rest as much as is necessary, then perform 4 clean and presses, then rest, 3 clean and presses, rest, 2 clean and presses, rest, 1 clean and press. This is 1 round.
- Rest at least 3 minutes, and repeat for 3-6 rounds.
- When you can perform 6 rounds, move up in weight.
